A slow heavy squat can make you stronger. It does not automatically teach you to apply that strength fast enough to jump higher, accelerate harder, change direction, or win contact. The best explosive lifts for athletes close that gap by demanding high force production in a short window. Done well, they turn strength into usable power.
That does not mean every athlete needs to become an Olympic weightlifter. It means athletes need movements that reward intent, clean mechanics, and speed under the right load. The best choice depends on your training age, available coaching, injury history, sport demands, and ability to maintain positions under speed.
What Makes a Lift Explosive?
Explosive lifting is not simply moving a light barbell quickly. It is the ability to generate force rapidly while controlling the positions that produce force. The bar, implement, or body moves with purpose because the athlete applies pressure into the ground, extends violently through the hips and knees, and transfers that force without leaking position.
For most athletes, explosive lifts work best when they sit on top of a foundation of squats, hinges, presses, rows, and single-leg work. If you cannot brace a front squat, control a deadlift, or hold a stable overhead position, loading advanced power movements aggressively is a poor trade.
Speed also has a quality threshold. The set should end when bar speed, jump height, or technical consistency drops off. Power work is practice for forceful movement, not conditioning disguised as lifting.

1. Hang Power Clean
The hang power clean is one of the most productive barbell power movements for athletes because it begins from a controlled position above the floor. That reduces the technical demand of the first pull while keeping the violent extension, rapid pull under, and front-rack catch that make cleans valuable.
Start from above the knee or just below it, based on your mobility and control. Keep the bar close, stay balanced over the midfoot, then drive through the floor and finish tall before receiving the bar in a quarter squat. Do not turn the lift into an arm curl. The arms guide the bar after the legs and hips create the speed.
For many field and court athletes, the hang power clean is a better starting point than a full clean from the floor. It is easier to repeat with quality and easier to place in a busy weekly program.
2. Power Clean From the Floor
The power clean from the floor adds a longer pull and demands more positional strength than its hang variation. It develops patience off the ground, leg drive through the knees, and the ability to accelerate a bar through the full pull.
This lift earns its place when an athlete can deadlift with a neutral, stable trunk and consistently receive a hang clean well. The floor start is not automatically better. If the first pull causes the hips to shoot up, the bar to drift forward, or the catch to collapse, train the hang version and build the missing strength first.
Use power cleans to develop forceful extension, but keep the catch athletic. A shallow, solid receiving position is the goal. If you must catch every rep in a deep squat because the bar is too heavy to move fast, the exercise has shifted toward strength work.
3. Power Snatch
The power snatch is fast, demanding, and highly effective when coached well. Its wider grip and overhead catch require a rapid turnover, strong posture, and shoulder stability. Because the bar travels less distance after extension than it does in a clean, the power snatch punishes a lazy or mistimed pull immediately.
It is not the first explosive lift every athlete should learn. Athletes with limited overhead mobility, shoulder irritation, or poor trunk control may get more return from clean variations, high pulls, and jumps. But for athletes who own the overhead position, the power snatch is an exceptional tool for training speed and total-body coordination.
Keep loads moderate enough that the bar moves sharply and the catch is stable. A power snatch caught with soft elbows or a forward torso is not a power exercise. It is a warning to reduce the load and clean up the movement.
4. Push Jerk
The push jerk trains explosive leg drive and the ability to transfer force from the ground through the torso into an overhead implement. Unlike a strict press, the lower body starts the lift. Unlike a push press, the athlete must quickly dip under the bar to receive it.
That makes the push jerk useful for athletes who need overhead power and coordinated force transfer, including throwers, combat athletes, and general field-sport athletes. It also gives lifters a powerful alternative when pulling from the floor is limited by fatigue or lower-body soreness.
Use a short, vertical dip. Knees track over the toes, torso stays tall, and the bar begins over the midfoot. The common mistake is dipping forward, which sends the bar away from the body and turns a powerful drive into a chase.
5. Clean High Pull
The clean high pull offers many of the benefits of a clean without requiring an athlete to catch the bar in the front rack. That makes it a strong option for lifters with wrist limitations, beginners still learning the pull, or athletes who need explosive work but cannot spend extensive time mastering the catch.
Set up as you would for a clean, drive hard through extension, and allow the elbows to rise high and outside after the hips finish. Do not yank the bar from the floor with the arms. The high pull is still powered by the legs and hips.
Because there is no catch, athletes can often use a slightly heavier load than in a power clean. That does not mean loading it like a shrug. The bar must still accelerate with intent and stay close to the body.
6. Trap Bar Jump
The trap bar jump is one of the most accessible loaded power exercises available. The neutral handles reduce the technical barrier, the load sits closer to the athlete’s center of mass, and the movement looks much like the forceful jumping pattern athletes already understand.
Use a light to moderate load and make every rep a real jump. Start from a controlled hinge-squat position, brace, push aggressively into the floor, and land quietly with bent knees. Reset between repetitions rather than bouncing into rushed reps.
Trap bar jumps are particularly useful for athletes who do not have coaching access for Olympic-lift derivatives. They are not a lesser option. When programmed with the right load and intent, they are direct power training with a high return on learning time.
7. Jump Squat

How to Program Explosive Lifts Without Losing the Point
Place explosive lifts early in the session, after a thorough warm-up and before heavy strength work. Fatigue changes positions, slows the bar, and teaches poor timing. Two to five reps per set is usually enough, with full rest between sets so each effort stays aggressive.
A practical starting point is two sessions per week. On one day, use a technical barbell lift such as hang power clean or push jerk for three to five sets of two to three reps. On the other, use a lower-skill power movement such as trap bar jumps or jump squats for three to five sets of three to five reps. Pair that work with foundational strength training: squats, deadlifts, presses, split squats, and pulls.
Progression does not always mean adding weight. Better bar path, faster execution, cleaner catches, improved jump height, or more consistent landings are legitimate signs of progress. Add load only when the current load moves with authority.
Match the Lift to the Athlete
The most advanced-looking exercise is not necessarily the best one. A coached, technically competent athlete may benefit greatly from power snatches and cleans from the floor. A newer lifter may build more usable power with trap bar jumps, jump squats, medicine-ball throws, and hang high pulls while developing strength and movement skill.
The goal is not to collect lifts. The goal is to train force production that carries into your sport and your physical capability. Choose the movement you can perform powerfully, program it when you are fresh, and earn heavier loads through better speed and better positions.
